4-7-8 breathing

Breathe in through your nose for 4, hold for 7, breathe out through your mouth for 8. The long exhale is what sets this pattern apart. Try it with the pacer below.

4-7-8 breathing pacer

One cycle takes 19 seconds, so one minute is about three cycles and two minutes about six. The circle fills as you breathe in, stays full while you hold, then slowly shrinks during the long exhale. With reduced motion turned on in your device settings, the circle stays still and the text guides you. Nothing on this page is stored or sent.

How to do 4-7-8 breathing, step by step

Sit with your back supported, or lie down if you're using it at bedtime.

  1. Breathe out fully through your mouth to start, with a soft whoosh.
  2. Breathe in quietly through your nose for a count of 4.
  3. Hold your breath for a count of 7. Keep your shoulders and jaw loose.
  4. Breathe out through your mouth for a count of 8, slow and steady, like blowing through a straw.

That's one cycle. Begin with four cycles and see how you feel. Some people rest the tip of the tongue behind the upper front teeth during the whole exercise; that's optional.

What makes it different

Most of a 4-7-8 cycle is spent not breathing in. The exhale is twice as long as the inhale, and the hold sits in between. That shape is very different from your everyday breathing, which tends to be quicker and more even. Slowing down and lengthening the exhale is a common thread in many relaxation practices, which is part of why 4-7-8 has become so popular as a wind-down routine.

It's worth being honest about the evidence. Slow breathing practices in general have been studied a lot, but research on this exact count is limited. Treat 4-7-8 as a calming habit some people enjoy, not as a treatment. If it doesn't suit you, the box breathing pattern is gentler on the holds and the physiological sigh takes only a few breaths.

Tips if it feels hard

As with any practice that involves a hold, don't use it while driving, and don't do it in or near water. If you're pregnant or have a heart or lung condition, check with a doctor before practicing breath holds of any length. The safety guide covers the details.

4-7-8 vs box breathing

Both patterns are slow and both include a hold, so it's easy to confuse them. Box breathing keeps every part equal, four counts in, hold, out and hold, which makes it steady and good for focus during the day. 4-7-8 is lopsided on purpose: the hold is almost twice the inhale and the exhale is twice the inhale. That makes it feel heavier and slower, which is why many people save it for the evening. If you're unsure, try each for two minutes on different days and notice which one you'd happily do again.

Using 4-7-8 as part of an evening routine

Many people pair 4-7-8 with the last few minutes before sleep: phone face down, lights low, four to eight cycles lying on your back. Others use it after a stressful moment in the day. Consistency helps more than intensity. A few cycles at the same time every evening are easier to keep than a long session once a week.

If you want something even shorter for the daytime, try the two-minute breathing reset.

4-7-8 in Simple Breathwork

In Simple Breathwork, 4-7-8 is one of the guided sessions alongside Box Breathing and the Physiological Sigh. Each phase is marked with haptics and soft tones, so you can close your eyes and follow the rhythm without counting. On Apple Watch, the taps come from your wrist, which is handy in bed when you don't want a bright screen.

With Apple Health turned on, each completed session is saved as Mindful Minutes. Box Breathing and the Start Fresh reset are free every day; Premium adds more sessions and the multi-day programs.

Questions

How do you do 4-7-8 breathing?

Breathe in quietly through your nose for a count of 4, hold for 7, then breathe out through your mouth for 8. That's one cycle, 19 seconds. Start with four cycles.

How many rounds of 4-7-8 should I do?

Four cycles is a common starting point, which takes a little over a minute. Build up slowly, and stop if you feel light-headed.

Is 4-7-8 breathing good for sleep?

Many people use it as part of a wind-down routine before bed. It isn't a sleep treatment, and if you have ongoing trouble sleeping, talk to a doctor.

What if I can't hold for 7?

Count faster. The ratio of 4 to 7 to 8 matters more than the exact seconds, so a quicker count still gives you the long exhale. Over time you can slow down.

Is 4-7-8 in the free version of Simple Breathwork?

Box Breathing and the Start Fresh reset are free every day. 4-7-8 is one of the guided sessions in the app; see the App Store listing for what Premium includes today.
